Pasta meal prep ideas are useful for when you need affordable lunches and quick weeknight dinners without relying on takeaway every time the week gets busy (and maybe you're a little over the classic chicken and rice). This collection includes chicken and pasta dishes, cold pasta salads, one pot dinners and freezer-friendly options to save for later.

I have been meal prepping for over 13 years for myself, 5 years for me and my partner and over a year for my gym meal preps as well. During that time, I have learned that pasta can be one of the easiest and most affordable meal prep options-but only when you account for how it will change in the fridge or freezer.
Every pasta recipe included on Athlete Lunchbox is tested as the complete meal, not just eaten immediately after cooking. I consider how it stores, whether the sauce reheats properly, how the pasta holds its texture and whether any components should be kept separate. Where appropriate, I also test freezing methods so you are not left guessing whether the meal will still work after it has been thawed.

Why pasta works so well for meal prep
Pasta is one of my favourite foundations for an affordable meal prep because it is inexpensive, easy to scale and works with ingredients you may already have in the fridge or pantry. A packet of pasta can become a quick tomato pasta, a creamy chicken dinner, a cold lunch salad or a bulk freezer meal depending on what needs using.
The main drawback is texture. Pasta continues absorbing moisture after it has been cooked, particularly when it sits in a thin sauce or dressing. Choosing an appropriate pasta shape, cooking it correctly and storing it with the right amount of sauce make a noticeable difference to how it tastes later in the week.
What is the best pasta for meal prep?

The best pasta depends on whether the dish will be served hot or cold, whether it's stored in the sauce or next to it, and how long you plan to store it. In general, thicker pasta shapes and those with ridges, curves and hollow centres tend to hold sauces well without becoming as fragile.
Short pasta shapes like penne, rigatoni, spirals, elbow macaroni and bow-tie pastas are typically thicker in texture and have some ridges. This means they hold up better after a couple of days and hold onto the sauce better.
Regular macaroni tends to be a little small and breaks up a little too easily for my liking, and I've also found that if you're storing the pasta in the sauce that shells shouldn't be your number 1 option.
Orzo (or risoni) is a rice-shaped pasta and actually works really well for meal prepping when stored either in or next to the sauce. Because it has a large surface area relative to its size, it can absorb a substantial amount of sauce during storage without getting mushy.
Spaghetti, linguine and fettuccini can still be meal prepped but they are more likely to clump or break. If using these, I recommend tossing them in some oil before storing them to help them untangle a little easier.
What about fresh pasta?
Fresh pasta cooks quickly but is generally more delicate than dried pasta. It can soften considerably after sitting in sauce and is not my first choice for several days of meal prep.
Use it for meals you intend to eat within the first day or two. For longer storage, dried pasta usually provides a more dependable texture.
How to meal prep pasta without it going mushy
Don't cook the pasta until al dente
My rule of thumb is that if a packet says a time to deduct 2 minutes. For example, most spaghetti packets will say 10 minutes, but I'll only cook it for 8.
The pasta will soften further as it sits in sauce and again when reheated. If you completely cook it right now, it'll go mushy by the time you reheat and eat it.
Rinse in cold water
Rinsing the pasta after cooking in cold water halts the cooking process. If you continue to let it steam, it'll continue to cook (and will also stick to each other).
Let hot pasta cool before sealing
Sealing hot ingredients in a container traps condensation which can add moisture and affect both the pasta and vegetables in the dish.
Although, don't leave cooked food sitting at room temperature unnecessarily (2 hours max). Divide large batches into shallow containers so they cool quickly before popping them in the fridge.
Add moisture before reheating
Pasta sauces thicken as they cool because the pasta continues to absorb liquid. Add a small splash of water, stock or milk before reheating, depending on the sauce.
My top tips for freezing pasta

Cook half way
If you know you're going to be freezing pasta, only cook for half the time on the packet. Like meal prepping pasta, it'll continue to cook in the storage and reheating phase. Even more in the freezer, it will collect additional condensation when freezing and when thawing and reheating (which will take longer than if you've just cooked and stored it in the fridge).

Freeze separately (where possible)
Freezing the sauce separately gives you the most control over the final pasta texture. However, if you do store them together (which I totally get because it's useful having the whole thing in the same storage), then pop the pasta on top of the sauce like I have in the picture above (I do this in 2 cup souper cubes).
I do freeze the pasta IN the dish as well. But you reaaaaaallly need to make sure you only partially cook it to retain the texture and then ensure it is completely covered in the sauce. Same as storing, try and let it cool before adding to the freezer to prevent extra moisture from cooking the pasta more.
Defrost slowly where possible
If you know you're going to have it for lunch the next day, pop it in the fridge the night before. Slower thawing generally allows the meal to heat more evenly.
You can reheat many pasta meals from frozen, but use a lower heat initially and stir regularly.

1. Air fryer gnocchi and Mediterranean vegetables
Crispy air fryer gnocchi with eggplant, capsicum and zucchini, is then finished with maple balsamic dressing and feta. It is a quick vegetarian pasta meal prep for busy weeknights when you want plenty of vegetables without using several pans. Reheat it in the air fryer to restore more of the gnocchi's crisp texture.

This lighter beef stroganoff combines tender beef and mushrooms with a creamy Greek yoghurt sauce rather than sour cream. The use of the Greek yoghurt instead of the heavy cream helps make it last a bit longer in the freezer and is a bit more forgiving when reheating as heavy creams can split really easily.

3. Big mac pasta salad
Lean beef mince, pasta, lettuce, pickles and cheese are tossed with a lighter burger-style sauce in this cold Big Mac pasta salad. It provides the familiar flavours of a takeaway burger in a more balanced lunch that can be prepared for office days. Store the lettuce separately or layer it above the pasta mixture to keep it fresh.

4. Slow cooker pesto chicken pasta
Tender shredded chicken cooks in a basil and spinach pesto before being tossed through pasta for an easy slow cooker dinner. The mostly hands-off method makes this crockpot chicken pesto pasta useful on days when you have little time to stand at the stove. It has been tested several times to make sure the sauce remains flavourful and coats the pasta properly during meal prep.

5. Chicken Caesar pasta salad
This Caesar pasta salad with chicken includes your fave salad ingredients plus some pasta for extra satiety. Using mostly Greek yoghurt keeps the dressing lighter than many deli-style pasta salads while still providing the creamy texture you expect. Keep any lettuce and crunchy toppings separate until serving for a fresher meal prep lunch where you don't need a microwave.

6. One-pot chicken Cajun pasta
Chicken, Cajun spices, vegetables and pasta simmer together in a creamy tomato sauce, reducing both cooking time and washing up.
